Why the treadmill burns less at 0% incline

The treadmill belt does some of the work for you: there is no wind resistance, the surface is perfectly flat, and the belt pulls your leg back instead of you pushing off the ground. The model uses the ACSM running metabolic equation. The speed is 60 divided by the pace, times 26.8224 metres a minute. The time is the distance times the pace. The treadmill VO2 is 0.2 times the speed, plus 0.9 times the speed times the incline, plus 3.5. The outdoor VO2 is the same base — 0.2 times the speed plus 3.5 — times 1.05, and that 1.05 is the outdoor wind and terrain factor, stated plainly. The calories per minute are the VO2 times the body weight in kilograms divided by 200, and the total calories are the calories per minute times the minutes.

At the defaults — 160 lb, 3 miles, 10:00 a mile, 0% incline — the speed is 160.93 m/min (6.0 mph) and the run takes 30 minutes. The treadmill VO2 is 35.687 and the outdoor VO2 is 37.471. The treadmill burns 388.50 kcal and outdoors burns 407.92 kcal, so outdoor wins by 19.42 kcal, which is 5.00% more. The calories per mile are 129.50 on the treadmill and 135.97 outdoors. The equivalent incline is 1.23%, and the treadmill miles at 0% to match the outdoor 3-mile burn are 3.15 miles. Each 1% of incline adds roughly 15–16 kcal per 3 miles at these numbers: 1% incline burns 404.26 kcal, 15.77 kcal more than 0%.

The worked example, line by line

Setup: weight 160 lb, distance 3 miles, pace 10:00 a mile, incline 0%.

Line 1 — the speed and the time. 60 ÷ 10 × 26.8224 = 160.93 m/min (6.0 mph), and 3 × 10 = 30 minutes.

Line 2 — the VO2. Treadmill: 0.2 × 160.93 + 0.9 × 160.93 × 0 + 3.5 = 35.687. Outdoor: (0.2 × 160.93 + 3.5) × 1.05 = 37.471.

Line 3 — the calories. The weight is 160 × 0.45359237 = 72.57 kg. Treadmill: 35.687 × 72.57 ÷ 200 × 30 = 388.50 kcal. Outdoor: 37.471 × 72.57 ÷ 200 × 30 = 407.92 kcal.

Line 4 — the winner. 407.92 − 388.50 = 19.42 kcal, so outdoor wins by 19.42 kcal, which is 19.42 ÷ 388.50 = 5.00% more.

Line 5 — the equivalent incline. 0.05 × (0.2 × 160.93 + 3.5) × 100 ÷ (0.9 × 160.93) = 1.23%. At 1.23% incline the treadmill burns exactly 407.92 kcal, the same as outdoors. The classic rule of thumb is 1% — the 1% figure is the rounded version of the same physics.

Reverse: the equivalent incline is 1.23% at 10:00 pace (1.21% at 8:00, 1.26% at 12:00); the treadmill miles at 0% to match a 5-mile outdoor run are 5.25 miles (exact 5.25); the incline for the treadmill to burn 500 kcal in 3 miles is 7.07% (VO2 needed 45.930); the weight for the outdoor run to burn 500 kcal in 3 miles is 196.12 lb; and the outdoor miles to burn 500 kcal are 3.68 miles (exact 3.6772 miles, which burns 500.38 kcal).

Every branch, checked

Incline 1%: the treadmill burns 404.26 kcal, so outdoor still wins by 3.66 kcal. One percent is not quite enough to close the gap. Incline 2%: the treadmill burns 420.03 kcal, so treadmill wins by 12.11 kcal — the flip. Two percent is past the 1.23% equivalent incline, so the treadmill pulls ahead.

Incline 5%: the treadmill burns 467.33 kcal, so treadmill wins by 59.41 kcal. Incline 10%: the treadmill burns 546.17 kcal, so treadmill wins by 138.25 kcal. Steep incline is a different workout: the grade term dominates the VO2.

Distance 5 miles: the treadmill burns 647.49 kcal and outdoors burns 679.87 kcal, so outdoor wins by 32.37 kcal. Distance 1 mile: the treadmill burns 129.50 kcal and outdoors burns 135.97 kcal, so outdoor wins by 6.47 kcal. The gap scales with the distance, and the 5% gap stays the same.

Pace 8:00 a mile: the treadmill burns 380.87 kcal and outdoors burns 399.92 kcal, so outdoor wins by 19.04 kcal and the equivalent incline is 1.21%. Pace 12:00 a mile: the treadmill burns 396.12 kcal and outdoors burns 415.92 kcal, so outdoor wins by 19.81 kcal and the equivalent incline is 1.26%. Pace barely moves the gap because the resting component (3.5) dominates at slower paces.

Weight 200 lb: the treadmill burns 485.62 kcal and outdoors burns 509.90 kcal, so outdoor wins by 24.28 kcal. Weight 120 lb: the treadmill burns 291.37 kcal and outdoors burns 305.94 kcal, so outdoor wins by 14.57 kcal. Heavier runners burn more on both sides, and the gap grows in calories but stays 5.00%.

Pace 9:00 a mile, incline 1%: the treadmill burns 400.45 kcal and outdoors burns 403.92 kcal, so outdoor wins by 3.47 kcal. Distance 6.2 miles (10K), pace 9:00 a mile: the treadmill burns 795.02 kcal and outdoors burns 834.77 kcal, so outdoor wins by 39.75 kcal over a 10K.

Reverse — the other way round: the equivalent incline is 1.23%; the treadmill miles at 0% to match a 5-mile outdoor run are 5.25 miles; the incline for 500 kcal in 3 miles is 7.07%; the weight for the outdoor run to burn 500 kcal in 3 miles is 196.12 lb; and the outdoor miles to burn 500 kcal are 3.68 miles.

What the defaults assume

The model assumes the ACSM running equation, a steady pace, and the same distance on both sides. It assumes the outdoor factor is exactly 1.05 — the wind and terrain factor — on every outdoor run, whatever the weather and the ground. It assumes the treadmill incline is a true grade and the belt speed is the speed you set. It does not know the wind, the hills, the surface, or your running economy, and it does not count the calories after the run. With 0 miles both sides burn 0 kcal. The incline must be between 0% and 15%, because treadmills top out around 15%. Rounding convention: all figures are computed from unrounded values and rounded only for display — calories to two decimals, VO2 to three decimals, inclines to two decimals, so a figure worked out from the rounded numbers can differ by a few hundredths from the figure shown.

Who uses this

  • The runner who trains on a treadmill all winter: they learn outdoors burns 19.42 kcal more over 3 miles — so they know 0% incline undercounts the outdoor effort by 5.00%, and they check the 1.23% equivalent incline before logging treadmill miles as outdoor miles.
  • The runner chasing 500 kcal a session: they learn 7.07% incline burns 500 kcal in 3 miles on the treadmill — so they know 0% incline only burns 388.50 kcal, and they check the 196.12 lb outdoor weight or the 3.68 outdoor miles before setting the target.
  • The 10K runner comparing race day with training: they learn a 10K outdoors burns 834.77 kcal against 795.02 on the treadmill — so they know the treadmill undercounts the race by 39.75 kcal, and they check the 5.25 treadmill miles that match a 5-mile outdoor run before planning the long run.
  • The lighter runner wondering if the gap is smaller for them: they learn at 120 lb the gap is 14.57 kcal — so they know the gap is smaller in calories but still 5.00% in percent, and they check the 1.23% equivalent incline, which does not depend on weight at all.

Accuracy & limitations

The math is exact for the numbers you enter: the speed is 60 divided by the pace times 26.8224, the VO2 follows the ACSM running equation, the calories are the VO2 times the weight in kilograms divided by 200 times the minutes, and the equivalent incline is the incline where the treadmill VO2 equals the outdoor VO2. What the model cannot do is know your real run: check the pace, because a treadmill set to 10:00 a mile may run a little fast or slow, and check the incline, because a treadmill set to 1% may not be a true 1% grade. It assumes the outdoor factor is exactly 1.05 on every outdoor run, whatever the wind and the ground. It leaves out the surface, the hills, the weather, and your running economy, and it leaves out the calories after the run. For how many calories a run burns on its own, see calories burned running; for running against walking, see running vs walking.

Frequently asked questions

Does a treadmill burn fewer calories than running outside?

Yes — about 5% fewer at 0% incline. Over 3 miles at 10:00 pace, a 160 lb runner burns 388.50 kcal on a treadmill at 0% and 407.92 kcal outdoors, so outdoors wins by 19.42 kcal. The belt does some of the work: there is no wind resistance and the surface is perfectly flat.

What incline equals outdoor running?

1.23% at 10:00 pace. At 1.23% incline the treadmill burns exactly 407.92 kcal, the same as outdoors. The classic 1% rule of thumb is the rounded version of the same physics: at 1% the treadmill burns 404.26 kcal, still 3.66 kcal short of outdoors.

How much farther do I need to run on a treadmill to match an outdoor run?

3.15 miles on the treadmill for a 3-mile outdoor run. The treadmill burns 129.50 kcal a mile at 0% and outdoors burns 135.97, so 407.92 ÷ 129.50 is 3.15 miles. For a 5-mile outdoor run it is 5.25 treadmill miles.

What incline burns 500 calories in 3 miles?

7.07%. At 160 lb, 3 miles, and 10:00 pace, the treadmill needs a VO2 of 45.930 to burn 500 kcal, and 7.07% incline gives it. At 0% incline the same run burns 388.50 kcal, so the incline adds about 111 kcal.

Does pace change the gap between treadmill and outdoor running?

Barely. The equivalent incline is 1.21% at 8:00 pace and 1.26% at 12:00 pace, against 1.23% at 10:00 pace. The gap barely moves because the resting component (3.5 ml/kg/min) dominates at slower paces, and the 5% outdoor factor applies to the whole VO2 either way.
